How to Effectively Burn Off Belly Fat—and Why It Matters

by Daisy

The idea that one can “blast belly fat” is one of the most audacious fitness myths perpetuated through countless infomercials and influencer marketing. According to experts, targeted fat loss, or spot reduction, is not feasible.

“You can’t spot reduce, no matter how promising the marketing claims,” states Chris Mohr, PhD, RD, co-founder of Mohr Results. “While it would be convenient to lose fat from specific areas, our bodies dictate where fat loss occurs.”

The Importance of Addressing Belly Fat

While it may not be possible to directly target belly fat for reduction, it is essential to recognize its significance. Unlike the approximately 90% of fat that we carry elsewhere, belly fat—specifically visceral fat—poses unique health risks. This type of fat has been linked to an increased risk of various serious health conditions, making it vital to address.

Why is Belly Fat More Dangerous?

In general, fat can be categorized into subcutaneous fat, which resides just beneath the skin, and visceral fat, which lies deeper within the body, surrounding vital organs such as the heart and liver. Visceral fat is not only more dangerous but also less accessible to cosmetic procedures like liposuction.

“The reason visceral fat is concerning is its inflammatory nature,” explains Rekha Kumar, MD, MS, chief medical officer at Found and associate professor of clinical medicine at Weill Cornell Medical College. Elevated levels of visceral fat are associated with numerous health risks, including cardiovascular and liver diseases. Research has shown that men with high visceral fat levels are more than three times as likely to develop dementia. Other studies have linked visceral fat to asthma, certain cancers, and more.

Recognizing Excess Belly Fat

While the most accurate way to measure visceral fat involves costly CT or DEXA scans, a simple waist-to-hip ratio can provide a practical assessment.

“It’s the ratio of your waist circumference to your hip circumference,” Dr. Kumar clarifies. For men, a waist-to-hip ratio above one indicates a higher health risk. A low-risk ratio is 0.95 or lower. Warning signs of excess belly fat may also include elevated blood sugar levels, low testosterone, snoring, and difficulty swallowing.

Strategies for Burning Off Belly Fat

Prioritize Resistance Training and HIIT

A Harvard study tracking 10,500 American men over 12 years concluded that weight training is more effective at reducing waist size than other activities, including moderate to vigorous aerobic training. “Strength training adds lean muscle tissue, increasing the calories burned at rest,” says Luke Carlson, founder and CEO of Discover Strength. “Moreover, intense strength workouts can elevate calorie burn by 5-9% for the next three days.”

Additionally, Dr. Kumar notes that lifting weights improves insulin sensitivity, combating the insulin resistance associated with visceral fat. High-intensity interval training (HIIT) is also effective for visceral fat reduction.

Increase Protein Intake While Decreasing Overall Calories

Creating a calorie deficit is crucial for fat loss, but maintaining a high protein intake is equally important. Carlson recommends a daily protein intake of 0.7 to 1 gram per pound of body weight. “You can lift all the weights in the world, but without sufficient protein, you won’t support muscle growth,” says Noelle McKenzie, CPT, co-founder of Leading Edge Personal Trainers.

Proper hydration is also vital for fat loss. “Many people aiming to decrease body fat don’t drink enough water,” advises Nate Feliciano, CFSC, CES, owner of Studio 16. Drinking half your body weight in ounces of water daily can help maintain satiety during a calorie deficit.

Ensure Quality Sleep

Sleep quality plays a critical role in weight management. Dr. Mohr cites studies showing a significant correlation between reduced sleep duration and increased visceral fat. “The less sleep you get, the more visceral fat you gain,” he notes. Aiming for around eight hours of sleep can help mitigate this risk.

While sleep alone may not directly eliminate belly fat, it is a crucial factor in your overall weight loss strategy.

Conclusion

While spot reduction of belly fat is a myth, understanding the risks associated with visceral fat is essential for overall health. By focusing on resistance training, maintaining a high protein intake, staying hydrated, and ensuring sufficient sleep, individuals can effectively reduce belly fat and improve their well-being.
